Day 1

Quads · Glutes · Core

  1. –Hold one dumbbell vertically at chest height.
  2. –Sit straight down, knees tracking over toes.
  3. –Drive through mid-foot, squeeze glutes at the top.

Dumbbell Bench Press

Chest · Front delts · Triceps

  1. –Wrists stacked over elbows, feet planted.
  2. –Lower until elbows are just below the bench line.
  3. –Press up and slightly in, no lockout slam.
Block 310 min

Bent-Over Row

Lats · Mid-back · Biceps

  1. –Hinge to about 45°, flat back, braced core.
  2. –Pull elbows past the ribs, not out wide.
  3. –Pause one second at the top of every rep.

Romanian Deadlift

Hamstrings · Glutes · Lower back

  1. –Soft knees, push hips straight back.
  2. –Bar or dumbbells stay glued to the legs.
  3. –Stop when hamstrings tighten, then stand tall.

Overhead Press

Shoulders · Triceps · Core

  1. –Squeeze glutes so the ribs stay down.
  2. –Press around the head, finish with biceps by ears.
  3. –Control the eccentric for two seconds.

Lat Pulldown / Pull-Up

Lats · Biceps · Upper back

  1. –Start from a full stretch at the top.
  2. –Lead with the elbows, chest up.
  3. –No swinging — let the back do the work.

Day 3

Full Body

Train

Walking Lunge

Quads · Glutes · Balance

  1. –Long stride, torso upright.
  2. –Back knee hovers just above the floor.
  3. –Push through the front heel to stand.
Block 210 min

Incline Dumbbell Press

Upper chest · Delts · Triceps

  1. –Set the bench near 30°.
  2. –Elbows at roughly 45° from the torso.
  3. –Touch lightly, press explosively.
Block 310 min

Seated Cable Row

Mid-back · Lats · Rear delts

  1. –Tall spine, no leaning back for momentum.
  2. –Pull to the belly button, squeeze two seconds.
  3. –Let the shoulder blades travel forward on the return.
